Hold: 1 minute
Kneel with the legs folded underneath you. Place the hands behind you for support and lean backward into a supported backbend.
Hold: 1 minute
From kneeling, keep the hips elevated. Place the elbows or forearms on the floor, bring the hands together behind or above the head, and allow the chest to sink toward the floor.
Hold: 1 minute
Kneel upright, reach back toward the heels or ankles, press the hips forward, and open the chest into the backbend.
45 seconds each side
Lie face down with both legs straight. Keep the pelvis flat and lift one straight leg roughly 6 inches without twisting the hips. Focus on the glute rather than height, then switch sides.
20 controlled reps
Use a lat-pulldown machine or resistance bands. As you pull down, tuck the chin and head back. As the arms return upward, allow the head to move forward.
20 reps
Use a row machine or resistance bands. With palms facing up, pull backward and bring the shoulder blades toward one another. Return under control.

10 minutes total
Maintain balance on the BOSU for a total of 10 minutes. Step off and reset whenever necessary rather than forcing the position after losing control.
Build from 30–60 sec; max 3 min per set
Start at your current ability and gradually build. Maximum continuous plank is 3 minutes per set. For additional work, rest before another set.
3-month consistency program
Main routine: once daily, approximately 30–35 minutes. Follow the sequence in order: release → neck mobility and stretching → neck stretcher → decompression → lumbar mobility → positioning → final mobility.

2–3 minutes
Position the peanut so the center groove leaves room for the spine while the two sides contact the muscles alongside it. Move slowly through the thoracic region. Pause briefly and breathe when an area feels restricted. Do not aggressively grind against the spine or chase cracking or popping.
2–3 minutes
Use slow, controlled rolling and positioning for comfortable muscular release and movement rather than maximum pressure.
Complete all three positions. During each repetition, pull against the exerciser while simultaneously moving the head backward. Hold 2 seconds, then release.
Total per session: 30 repetitions.
Place the neck correctly into the doorway traction device. While supported, slowly bend the knees and lower the body; return upward under control and repeat smoothly. The deep knee bend is part of the traction technique, not a separate exercise.
No specific repetition count — keep it gentle and controlled.
6 minutes
Sit on the wobble cushion and perform gentle, repetitive pelvic and lumbar movement. Keep the movements smooth, small, and comfortable rather than pushing aggressive end range.
10 minutes total
Use the cervical / occipital wedge and lumbar wedge simultaneously. This is one 10-minute session, not 10 minutes on each wedge. Relax into a gentle, comfortable position rather than trying to create an extreme stretch.
Keep all movement slow, comfortable, and controlled. Do not force the end position.
The Neck Stretcher session inside the main routine counts as one session. Repeat the same complete three-position sequence at additional times throughout the day.
Spread the sessions throughout the day rather than performing them back-to-back.
Twice per week
A simple 30-minute continuous-round workout. Rest as needed. There is no rush.

When the workout becomes consistently easier with good form, gradually increase the weight.
